Your muscles are organized into motor units, and they’re recruited in a predictable order under increasing demand: smaller, fatigue-resistant units first, then progressively larger, more powerful high-threshold ones. That’s the size principle, and it’s one of the more settled findings in motor control.

Rep one at a heavy load is the moment your nervous system figures out how much of the high-threshold pool it actually needs. It arrives at the answer within a rep or two, and by rep three you’re operating with the full recruitment you needed all along.

There’s a second contributor: post-activation potentiation. A recent bout of high-force muscle activity temporarily increases the muscle’s force output for the next several minutes. Reps 1 and 2 are, in effect, potentiating reps 3 through 5.

So the stiff first rep isn’t your body being unprepared. It’s the mechanism doing exactly what it’s supposed to do.

Warming up with 50% of your working weight recruits the motor units required for 50% of your working weight. The high-threshold units you’ll need at 90% mostly stay out of it — they’re recruited when demand calls for them, and a light bar doesn’t call for them.

This is why adding a fifth and sixth light warm-up set doesn’t produce the smooth first rep people are chasing. You’re accumulating fatigue in the low-threshold units and not touching the ones that matter.

What does help is getting closer to the actual load:

  • A ramped top single or double at 90–95% of your working weight, taken 2–3 minutes before the first working set. One or two reps, well short of failure. This recruits the right units and produces genuine potentiation without meaningful fatigue.
  • A back-off from above. Some lifters do a single at slightly above working weight; the working weight then feels light by comparison. Effective, but it demands good technique and is easy to overdo.
  • Adequate rest between the primer and the work set — 2–3 minutes. Potentiation and fatigue coexist, and you want the first to outlast the second.

Even with a perfect approach, some first-rep stiffness at true working weight is normal and won’t go away entirely. That’s fine. It isn’t a problem to be solved.

Judge by reps 3 through 5, once recruitment has caught up. That window is the honest readout.

Practical decision rules:

  • Reps 3–5 move at a decent speed with clean technique? The weight is right. The first rep was just the ramp.
  • Reps 3–5 slow down noticeably and form starts drifting? That’s genuine — the weight is at or above your current capacity for that set count.
  • Rep 1 grinds and rep 3 grinds identically? Also genuine. When there’s no improvement across the set, you’re not looking at a recruitment ramp; you’re looking at a load problem.

The distinction matters because dropping the weight based on rep 1 alone is one of the more common ways lifters stall. You feel a hard first rep, rack it, drop 10 pounds, and repeat the pattern for months — never actually training at the load you were capable of.

RPE, if you use it, should be scored on the set as a whole, not on how the opening rep felt. A set where rep 1 was ugly and reps 4–5 had two clean reps left in the tank is an RPE 8 set, regardless of the opening.

5 Things People Get Wrong About Warm-Ups

  1. Doing more light sets to fix a heavy first rep. Adds fatigue, doesn’t add recruitment at the relevant threshold.
  2. Long static stretching before heavy work. Prolonged static stretching immediately pre-lift can transiently reduce force output. Save it for after; use dynamic mobility before.
  3. Resting too long after the primer. Potentiation fades. Beyond about 5–8 minutes you’ve lost most of it.
  4. Treating rep 1 as the RPE. Scores the ramp instead of the set.
  5. Assuming a bad first rep means a bad day. Sometimes it does. Reps 3–5 will tell you within twenty seconds, so wait for the data instead of deciding at rep 1.
